How can I fix rounded shoulders and bad posture after 40?
Answered by Nikkiey Stott and her guests · Updated
The short answer
Train your back directly. Nikkiey recommends the bent-over row because the back muscles control your posture, pull your shoulders open and lift your chest. Most women over 40 skip them because they can't see them in the mirror. When she started rowing with real weight, her shoulders stopped rounding forward within weeks.

The full answer
Nikkiey explains that most women over 40 almost never train their back directly. They focus on what they can see in the mirror: arms, chest and abs. But the muscles you can't see are the ones controlling your posture. They prevent the rounded-shoulder hunch that gets worse every year, and they protect your spine from what sitting and screen time do to it. If your shoulders are creeping forward, it's likely not your age or your genetics. It's a gap in the plan.
She calls the bent-over row the exercise that makes the biggest difference in what you see looking back at you. A strong back:
- pulls your shoulders open
- lifts your chest
- makes you stand taller
- prevents the forward-leaning posture that, in her words, ages your appearance faster than anything else
This is personal for her. For 30 years, back training wasn't on her radar because she couldn't see those muscles. When she started rowing with real weight, her posture shifted, and within weeks her shoulders stopped rounding forward. The key phrase is real weight. Light, token sets aren't what she credits for the change.
In the same video, Nikkiey also says that adding the hip thrust, with your upper back against a bench and the weight across your hips, made an immediate difference in her lower back, her posture and how she felt standing and walking. The point is to feel it in your glutes, not your lower back. So posture isn't only about your shoulders. A strong back and strong glutes work together to help you stand taller. Will deadlifts hurt my lower back?
Done with good form and the right weight, deadlifts shouldn't hurt your lower back. Nikkiey explains they build your glutes, hamstrings, back and core, the chain that protects your spine. A weak posterior chain causes the stiffness and pain. If you feel deadlifts in your lower back, lower the weight, slow down and keep your back flat.

What is the best exercise to build glutes after 40?
Nikkiey names the hip thrust as the best glute exercise after 40: nothing else activates the glutes as much under the same load. She ranks Bulgarian split squats alongside it in the top tier. Start with 3 sets of 10 to 12 reps, feeling it in your glutes, not your lower back.

Are squats bad for your knees after 40?
No. Nikkiey explains that knees usually hurt because the muscles around them are weak, and the squat is the single best exercise for strengthening the quads, glutes and the whole chain that supports the knee. Avoiding squats doesn't protect your knees; it lets them get worse. Her own knee pain eased within weeks of goblet squatting.
