What is the best exercise to build glutes after 40?
Answered by Nikkiey Stott and her guests · Updated
The short answer
Nikkiey names the hip thrust as the best glute exercise after 40: nothing else activates the glutes as much under the same load. She ranks Bulgarian split squats alongside it in the top tier. Start with 3 sets of 10 to 12 reps, feeling it in your glutes, not your lower back.

The full answer
If your glutes feel flatter no matter how much you work out, Nikkiey explains it is usually the plan, not you. She says declining estrogen in perimenopause and menopause affects how your body builds and maintains muscle, and the glutes, as your largest muscle group, are one of the first places women notice it. Years of cardio and long hours of sitting add what she calls glute amnesia, where the hamstrings and lower back take over the work.
That is why she puts band walks, fire hydrants and kickbacks in your warm-up, not at the center of your training. The burn is not the same as a growth stimulus. Women over 40 need compound, loaded movements, and she points out the glutes have three jobs, hip extension, hip abduction and hip external rotation, that a complete program should train with real load.
How Nikkiey ranks the main options:
- Hip thrust: S tier. Upper back on a bench, feet flat, dumbbell or barbell across your hips, drive up, squeeze hard at the top, lower with control. Three sets of 10 to 12 reps.
- Bulgarian split squat: S tier. Brutal but effective, and it also builds balance and stability with just a bench and dumbbells.
- Cable kickbacks: A tier, a good accessory but limited by load.
- Sumo deadlifts: B tier, great for strength but less glute-focused.
- Bodyweight squats: C tier, fine for beginners and warm-ups.
Nikkiey also shares that decades of classes and running never included hip thrusts, and when she started, she felt her glutes fire in a way nothing else had produced, with a difference in her lower back and posture. She adds dumbbell deadlifts for the whole posterior chain, starting light at 3 sets of 8 to 10.

Will deadlifts hurt my lower back?
Done with good form and the right weight, deadlifts shouldn't hurt your lower back. Nikkiey explains they build your glutes, hamstrings, back and core, the chain that protects your spine. A weak posterior chain causes the stiffness and pain. If you feel deadlifts in your lower back, lower the weight, slow down and keep your back flat.

Are squats bad for your knees after 40?
No. Nikkiey explains that knees usually hurt because the muscles around them are weak, and the squat is the single best exercise for strengthening the quads, glutes and the whole chain that supports the knee. Avoiding squats doesn't protect your knees; it lets them get worse. Her own knee pain eased within weeks of goblet squatting.

How can I fix rounded shoulders and bad posture after 40?
Train your back directly. Nikkiey recommends the bent-over row because the back muscles control your posture, pull your shoulders open and lift your chest. Most women over 40 skip them because they can't see them in the mirror. When she started rowing with real weight, her shoulders stopped rounding forward within weeks.
