Are squats bad for your knees after 40?
Answered by Nikkiey Stott and her guests · Updated
The short answer
No. Nikkiey explains that knees usually hurt because the muscles around them are weak, and the squat is the single best exercise for strengthening the quads, glutes and the whole chain that supports the knee. Avoiding squats doesn't protect your knees; it lets them get worse. Her own knee pain eased within weeks of goblet squatting.

The full answer
Many women over 40 are told to stick to leg extensions, bodyweight work or unweighted lunges to spare their knees. Nikkiey's view is the opposite. She ran for 30 years without ever squatting, pounding her knees without building the muscles meant to protect them, and her knees started aching even in her sleep. The first time she did a goblet squat with real weight she was terrified it would make things worse. Within weeks the pain started to decrease, because the muscles around the joint were finally strong enough to do their job.
Here is how she teaches the goblet squat:
- Hold a dumbbell at your chest, feet shoulder width apart.
- Sit your hips back and down, chest up, knees tracking over your toes, aiming for parallel to the floor.
- Do 3 sets of 8 to 12 reps, two to three times a week, and add weight once it feels manageable.
There is nuance across episodes. In her no-equipment home workout, Nikkiey acknowledges that squats or lunges bother a lot of women's knees or just don't feel right as they get older. If that's you, she offers two options. The wall sit builds strength and endurance in the quads and glutes without stressing your joints: 3 rounds of 30 to 45 seconds, knees stacked over ankles at 90 degrees, pressing through your heels. The glute bridge with a march works your glutes and deep core without a single squat: 3 sets of 10 to 12 controlled marches, hips lifted and core engaged.
The takeaway: knee pain is rarely a sign you're too old to squat. It's more often a sign the muscles around the knee haven't been trained. Start where you are, build strength, and progress. If you have a diagnosed knee condition, work with your doctor on what's right for you.

What can I do if I can't do a full push-up?
Start with a modified push-up. Do them against a wall, counter or sturdy table, or with your knees on the floor instead of a full plank. Nikkiey favors incline push-ups for women over 40 because they ease wrist and shoulder strain while working the same muscles. Lower the incline as you get stronger.

Will deadlifts hurt my lower back?
Done with good form and the right weight, deadlifts shouldn't hurt your lower back. Nikkiey explains they build your glutes, hamstrings, back and core, the chain that protects your spine. A weak posterior chain causes the stiffness and pain. If you feel deadlifts in your lower back, lower the weight, slow down and keep your back flat.

What is the best exercise to build glutes after 40?
Nikkiey names the hip thrust as the best glute exercise after 40: nothing else activates the glutes as much under the same load. She ranks Bulgarian split squats alongside it in the top tier. Start with 3 sets of 10 to 12 reps, feeling it in your glutes, not your lower back.
