If you've been working hard for years and your body has stopped responding, it may not be your effort. It may be the exercises. Nikkiey Stott explains that the routines that worked in your 20s and 30s don't work the same way after 40. Hormones shift, estrogen drops, muscle is harder to keep and recovery takes longer, so your training needs to change with you.

She calls out three common traps: endless crunches to flatten your belly, hours of cardio to drop pounds, and tiny three-pound weights that never challenge you. Toning, she says, is just code for building muscle and losing fat, and that takes strength, structure and progressive overload.

Then she walks through 10 exercises that make the biggest difference: squats, Romanian deadlifts and hip thrusts for the lower body; rows, overhead presses and assisted pull-ups for the upper body; dead bugs, planks and the Pallof press for your core; and farmer's carries as a full-body finisher. Each comes with simple form cues so you know exactly what to focus on.

Key takeaways

  • You can't crunch away belly fat, so stop relying on endless crunches to flatten your midsection.
  • Hours of cardio drain your energy and spike your cravings rather than building the body you want.
  • Three-pound weights that don't challenge you won't build anything; toning means building muscle and losing fat through strength, structure and progressive overload.
  • For squats, keep your feet grounded and chest up, don't rush, and use body weight or dumbbells, whichever challenges you.
  • For Romanian deadlifts, keep a neutral spine with a slight bend in the knees and hinge from the hips, not the back.
  • For hip thrusts, press through your heels and squeeze at the top without skipping the pause.
  • For rows, pull your elbows back, not up, and squeeze your shoulder blades together; for assisted pull-ups, use a band or machine and don't let ego stop you from modifying.
  • For dead bugs, move slowly with your lower back glued to the floor, and for farmer's carries, stand tall and walk with intention to train for real life.

Questions answered

Will crunches flatten my belly after 40?

No. Nikkiey says you can't crunch away belly fat, and endless crunches are one of the common traps that waste women's time. She recommends core exercises like dead bugs, planks and the Pallof press instead.

Is lots of cardio the best way to lose weight after 40?

Nikkiey says hours of cardio won't magically drop pounds and mostly drain your energy and spike your cravings. She focuses on building lean muscle with strength training instead.

Are light 3-pound weights enough to get toned?

According to Nikkiey, tiny three-pound weights that don't challenge you won't build anything. Toning means building muscle and losing fat, which takes strength, structure and progressive overload.

What if I can't do a pull-up yet?

Do assisted pull-ups using a band or a machine. Nikkiey says not to let ego stop you from modifying, because progress is progress.

Why do workouts feel harder after 40?

Nikkiey explains that after 40 hormones shift, estrogen drops, muscle is harder to keep and recovery takes longer, so you may feel more soreness. That doesn't mean you're lazy; your body just needs a different kind of training.

  • Strength Training for Women

How can I work up to doing a pull-up?

Work up to a pull-up in stages. Nikkiey recommends starting with inverted pull-ups until they feel comfortable, then jumping up to the bar and slowly lowering yourself (negatives), then banded or machine-assisted pull-ups, and finally full bodyweight pull-ups. Each stage builds the back, arm and core strength the next one needs.

  • How to Get Toned

Do crunches flatten your stomach after 40?

No. Nikkiey says crunches won't flatten your stomach after 40, because you can't spot reduce belly fat and crunches don't burn enough calories or build enough muscle to change your shape. What works is full-body strength training like squats, deadlifts and carries, enough protein, recovery, and lowering your overall body fat.

  • How to Get Toned

Do light weights with high reps tone your arms?

No. Nikkiey explains that there's no special toning effect from two-, three- or five-pound dumbbells. Your arms adapted to that load long ago, so it gives them no reason to change. What reads as toned is real muscle with less body fat on top, and that comes from challenging weight that goes up over time.

Nikkiey: Most women over 40 don't realize it, but the workouts they've been doing for years might be the reason they've stopped seeing results. After coaching thousands of women in their 40s and beyond, I've seen exactly which exercises actually change the body and which ones end up wasting their time. And today, I'm breaking down the 10 exercises that build strength, create tone and support longevity. So stick with me until the end, because knowing which exercises truly work can save you from spending months, even years, on workouts that don't deliver results.

Let's get into it. First, let me be clear. The routines that worked in your 20s and 30s don't work the same way now. And that's not your fault. Your body is changing, and that just means your workouts need to change with it. I've personally had to adjust the way that I train, letting go of certain exercises I thought I had to do and replacing them with ones that actually serve my body now. Because when you're over the age of 40, your hormones have shifted. Estrogen drops, muscle is harder to keep, and recovery takes longer.

You might feel more soreness, or like your body is fighting you every time you try to push harder. But that doesn't mean you're lazy. Your body just needs a different kind of training. And yet, most workouts marketed to women over 40 are either too intense, too light or just plain ineffective. What you really need are exercises that actually help you build lean muscle, not burn calories for the sake of it, protect your joints so you don't end up sidelined or sore for days, and help you feel strong and confident again.

But if you're wasting energy on these next few mistakes, you'll continue to work hard and see no results. There are three common traps that women over 40 often fall into that end up wasting their time, even when they're putting in the effort.

Endless crunches, hoping they'll flatten your belly. Spoiler alert: they won't. You can't crunch away belly fat.

Hours of cardio, hoping it'll magically drop pounds. All it does is drain your energy and spike your cravings.

Tiny three-pound weights that don't challenge you. The truth is, you're not building anything with that approach.

Toning is just code for building muscle and losing fat. And to do that, you need strength, structure and progressive overload. So instead of spinning your wheels, let's break down the 10 exercises that will make the biggest difference for your body after 40.

First, we're going to start with three lower body exercises that will build strength and shape after the age of 40.

Number one, squats. These build glute and leg strength and help support your knees. Keep your feet grounded, chest up, and don't rush the movement. Start with body weight or dumbbells, whatever challenges you.

Two, Romanian deadlifts. One of the best moves to protect your lower back and sculpt your hamstrings. Focus on keeping a neutral spine, a slight bend in the knees, and hinging from the hips, not the back.

Number three, hip thrusts. These are key to keeping your glutes active. When your glutes are strong, you're less likely to feel pain in your lower back or hips. Press through your heels and squeeze at the top. Don't skip that pause.

Next, let's move into upper body. These exercises are designed to improve your tone and your posture, so you don't end up with rounded shoulders, nagging neck pain, or that hunched-over look that makes you feel older than you are.

Number four, rows. These strengthen your upper back, open up your posture and counteract hours of sitting. Pull your elbows back, not up, and think: squeeze your shoulder blades together.

Number five, overhead press. This helps build strength in your shoulders and arms without straining your joints. Keep your core braced and press straight overhead, not forward.

Number six, assisted pull-ups. These help you develop true upper body strength. Use a band or machine. Don't let ego stop you from modifying. Progress is progress.

Now, let's move into the core and stability exercises. These are all about tightening your midsection, improving balance, and helping you feel more in control of your body, especially in day-to-day life.

Number seven, dead bugs. These look simple, but they light up your deep core. Move slowly and keep your lower back glued to the floor. These are perfect for rebuilding strength post-baby or after a long break.

Number eight, planks. These are great for total core engagement without the spine strain from crunches. Focus on full-body tension, not just holding the position.

Nine, Pallof press. This one builds anti-rotational strength, which protects your spine during twisting and lifting in real life. Brace your core and don't let your body rotate. That's the work.

And lastly, we've got our functional full-body finisher. Ten, farmer's carries. Sounds simple, but this one's a powerhouse. It improves your grip, core, posture and shoulder mobility all at once. Stand tall, brace at your hips, and walk with intention. This is how you train for real life: groceries, grandkids, you name it.

So those are the 10 exercises that truly change the game for women over 40. If you start applying these instead of the old routines you learned years ago, you'll finally start to see real results and feel strong again. If losing fat still feels like a struggle, don't worry. Watch this next video, where I'll break down exactly what to fix first. Thanks for watching.
