What is the best exercise for a woman over 40 to lose weight?

Answered by Nikkiey Stott, Maggie Topham and WarriorBabe's coaches · Updated

The short answer

Strength training is the best exercise for fat loss after 40, according to The WarriorBabe Show. The coaches recommend lifting three to four days a week, walking on your days off, and at most one or two short interval sessions weekly. The reason: muscle burns calories around the clock, while long cardio sessions can backfire.

The full answer

Maggie Topham puts it simply: cardio burns calories only while you're doing it, and muscle burns them 24 hours a day, even while you sleep. After 40, women lose 3 to 8% of their muscle per decade without resistance training. Nikkiey explains that this muscle is your metabolism, so losing it year over year lowers what your body burns at rest. She adds that cardio may burn slightly more per session, but a woman who builds five pounds of muscle over a year burns meaningfully more every single day.

The show also argues that heavy cardio can work against you. One WarriorBabe coach describes constrained energy expenditure: your body adapts to lots of cardio by cutting energy use elsewhere, so the treadmill's calorie count overstates what you burn. Another coach says this adaptation often leads to a plateau within six to eight months. The coaches also say long, moderate sessions raise cortisol, which in their view encourages belly fat and muscle loss after 40. If you're piling on classes and still getting more tired and puffy, the show's message is that nothing is wrong with you. The plan is the problem.

The weekly structure the episodes suggest:

  • Strength training three to four days a week
  • Daily walks for digestion, mood, joints, sleep and overall health
  • One or two short conditioning sessions, such as sprint intervals: 30 seconds all out, 1 to 2 minutes of full rest, for 4 to 5 rounds

There's nuance. One coach stresses that cardio isn't bad, just that you don't need a ton of it. Runners can keep running if they eat enough to fuel it. And age isn't a barrier: Nikkiey says her oldest client deadlifted for the first time in her late 70s. If you have a medical condition, check with your doctor before starting a new program.

Is 10,000 steps a day based on science?

No. Nikkiey explains the 10,000-step goal came from a 1965 Japanese pedometer whose name translates to "10,000 steps meter," not from a doctor, researcher or study. Walking is still worth doing. She suggests 7,000 to 10,000 steps for general health and insulin sensitivity, but not as your main fat loss tool.

How do I lean out without losing muscle?

Lean out by chasing fat loss, not weight loss: eat enough, keep protein high and make strength training your foundation. One WarriorBabe coach suggests protein of roughly 0.8 to 1.2 times your body weight, and warns that a massive deficit plus tons of cardio strips muscle along with the fat.

Does walking after meals help with weight loss?

It helps, but not mainly by burning calories. WarriorBabe's coaches explain that a short walk after eating helps your muscles pull glucose from your bloodstream with less insulin. That matters more after menopause, when insulin resistance rises. They also link post-meal walks to less bloating, steadier energy and no afternoon crash.
