If you eat healthy but still crash by 10 a.m., fight cravings all afternoon and wonder why your body isn't changing, Nikkiey Stott says the answer is often sitting in your first meal. Women who eat healthy without understanding their macros are almost always under-eating protein. Her rule for every breakfast after 40 is a minimum of 25 to 35 grams of protein. She explains that your body now needs a larger dose to trigger the same muscle-building signal, and that front-loading protein steadies blood sugar, flattens cravings and keeps your energy up through the afternoon.
Then she makes five real breakfasts, each with five ingredients or less and most ready in about 60 seconds to five minutes: a Greek yogurt protein bowl, an egg white and avocado skillet, a blended protein oatmeal shake, cottage cheese with fruit, and a chicken breakfast wrap made with prepped protein. Along the way she shares her own portions, why she uses mostly egg whites with one whole egg, and how to make cottage cheese work if you hate the texture.
Nikkiey also takes on the three excuses that keep women from doing this: no time, not hungry in the morning, and already eating healthy. Her advice is to treat these breakfasts like a uniform you put on every morning rather than a menu, pick one tomorrow, hit your protein number and notice the difference in your energy and hunger by the afternoon.
Key takeaways
- Aim for a minimum of 25 to 35 grams of protein at every breakfast after 40, which Nikkiey calls non-negotiable.
- For the no-cook yogurt bowl, mix about 200 grams of Greek yogurt with half a scoop of protein powder, stir it in thoroughly, and top with blueberries, raspberries, banana or frozen berries for roughly 25 to 30 grams of protein.
- For the egg skillet, use 150 grams of egg whites plus one whole egg, add spinach and avocado, and cap whole eggs at two because each has about 5 grams of fat and the fat adds up with avocado.
- For the protein oatmeal shake, blend half a cup of oats with protein powder (check the serving on your label) and about a cup of water or almond milk, so you can drink it in the car when you're not hungry yet.
- For cottage cheese and fruit, use about a cup (220 grams) topped with raspberries or banana and a little honey, and blend the cottage cheese if you can't stand the texture.
- Prep your protein ahead of time so a breakfast wrap with about 3 ounces of chicken, salsa, cheese and spinach in a low-carb tortilla takes five minutes.
- If you have no appetite in the morning, Nikkiey explains this is often a sign of hunger hormones dysregulated by under-eating, and you may feel a bit nauseous for the first week or two before your body adapts within two to three weeks.
- Treat these five breakfasts like a uniform you put on every morning rather than a menu, so hitting your protein becomes automatic.
Questions answered
How much protein should women over 40 eat at breakfast?
Nikkiey's minimum for every breakfast after 40 is 25 to 35 grams of protein. She explains that your body needs a larger dose as you age to trigger the same muscle protein synthesis signal, because estrogen decline reduces how efficiently you use protein.
What if I'm not hungry in the morning?
Nikkiey says low morning appetite is almost always a sign that hunger hormones are dysregulated from consistently under-eating, and eating protein early helps reset the pattern. You may feel nauseous or have an upset stomach for the first week or two, but she says most women adapt within two to three weeks. The protein oatmeal shake is her pick for mornings when you aren't hungry yet.
Is eating eggs every morning bad for cholesterol?
Nikkiey's view is that the cholesterol debate around eggs is outdated, and that processed foods eaten the rest of the day are more likely what elevates cholesterol. She shares that she has eaten the same amount of eggs every morning for three years and is fine.
What's a quick high-protein breakfast when I have no time?
The Greek yogurt bowl, protein oatmeal shake and cottage cheese with fruit each take about 60 seconds, and the shake can be drunk in the car. Nikkiey says that when the fastest option takes a minute, it's a priority problem, not a time problem.
Isn't a healthy breakfast like granola and fruit enough?
Nikkiey says eating clean and eating optimized are two different things. A typical healthy breakfast of granola, fruit and almond milk has maybe 10 grams of protein, which she calls a setup for a crash rather than a meal.

Protein for Women
Should I eat whole eggs or just egg whites?
Both. Nikkiey doesn't treat it as either/or. Keep the yolk, because she says women over 40 need its cholesterol, vitamins and fats for hormone production, then add egg whites for extra protein without extra fat. Her own breakfast for three years has been one whole egg plus 100 to 150 grams of egg whites.

Protein for Women
How much protein should I eat at breakfast after 40?
Aim for 25 to 35 grams of protein at breakfast. Nikkiey calls it a non-negotiable minimum after 40, because estrogen decline makes your body less efficient at using protein, so it needs a bigger dose to trigger muscle protein synthesis. Front-loading protein steadies blood sugar, flattens cravings and keeps energy stable into the afternoon.

Metabolism, Eating More & Reverse Dieting
How do I eat more food when I'm not hungry?
Start smaller and simpler. Eat protein early, spread food across smaller meals, and use easy go-to foods and carbs that don't weigh you down. Nikkiey explains that low appetite is usually a sign of consistent under-eating. Women on the show say the stuffed feeling fades within a few weeks as real hunger comes back.

Nikkiey: If tracking your macros has ever felt so overwhelming that you just gave up and went back to eating healthy, I get it. And I also need to tell you something important. Women who eat healthy without understanding their macros are almost always under-eating protein without even knowing it. They're doing everything right by their own measure and still running on empty, still crashing by 10 a.m., still wondering why nothing is working. And the answer was sitting in the first meal of the day the whole time.
After 40, you don't need to be obsessive about macro tracking, but you do need to understand them, because that understanding is what turns guessing into a system that actually works for you instead of against you. And it starts with one number: your protein. Get that right at breakfast and I promise you your energy, your cravings and your fat loss will start falling into place on their own. I've coached over 20,000 women over 40 and I've prepped my own macros as a competitor.
So I've lived this and I've watched it play out thousands of times. So today I'm handing you five real breakfasts that you can actually look forward to. And every single one of them hits that number without you having to overthink it. Because if you don't fix this one meal, you'll spend another year eating healthy, still feeling drained by 10 a.m. and wondering why nothing is working when it comes to changing your body composition. Breakfast isn't just a meal. It's the setting for your entire day.
And for those of you that have objections around eating something at the start of the day, I'm going to squash that soon. Your energy, your hunger, your cravings all get decided in that first hour after you wake up. Think of it like your body's thermostat. Whatever you set it to in that first hour is what it runs on all day long. After 40, setting it wrong costs you more than it ever did in your 20s and your 30s. Almost every new client that comes into WarriorBabe is running on coffee and maybe a piece of toast, or nothing at all.
She thinks she is being disciplined by eating light in the morning. But what she is actually doing is starting her day already in a deficit with almost zero protein on board. The one thing that she is barely getting any of is protein. And that single gap is running her entire day into the ground. Look, this was me when I first started my journey. I didn't eat anything in the morning. I would run until lunchtime, eat something big at lunchtime, crash, and have something big at dinner. I always thought that I was just too busy or I didn't have enough time to get something in at the beginning of my day.
When I started to shift and get something in at the beginning of my day, it made all the difference in the world. And I'm going to show you in this video. If you're not eating anything in the morning, you just went 8 to 12 hours without food while you were sleeping, and then you gave your body nothing. So then the crash hits hard and it hits fast. Your energy drops, brain fog rolls in, and suddenly everything in your kitchen, or at work, or while you're out with your coworkers for lunch is calling your name. And because you didn't connect it back to your breakfast, and you're not giving your body what it needed first thing in the morning, you tell yourself, oh man, I'm just messing up again and I have no willpower on the program that I'm on.
But your willpower has nothing to do with it. Your blood sugar tanked because you gave your body nothing to work with. And by lunch, you're starving and you're grabbing whatever is the fastest meal to eat. You've been starting every single day already behind. And the habits that were fine years ago just don't serve your body anymore in this chapter that you are in. After 40, the minimum for every breakfast should be 25 to 35 grams of protein.
That is a non-negotiable. Your body needs a larger dose now as you age to trigger the same muscle protein synthesis signal it used to get from less, because estrogen decline reduces how efficiently you use protein. So front-loading protein early is going to stabilize your blood sugar throughout the day. It's going to flatten your cravings. And it's going to keep your energy stable through the afternoon instead of crashing by 10 or even 2 p.m.
So if breakfast is this important and it's this simple, let me hand you five recipes that literally involve five ingredients or less, and you can hit your protein number every single time starting in the morning. I know what you're probably thinking when it comes to high-protein breakfasts. A lot of you probably think that it's sad, it's dry, it's bland, and it's a diet food that you just have to choke down. And that picture is exactly why you've never stuck with it. So let me kill that picture right now.
Here are five, with the macros on screen for every single one. Breakfast number one is a Greek yogurt protein bowl. So we have Greek yogurt, we have berries, we have the protein powder. Let me get this spoon and bowl to assemble. This is my go-to on the busiest of mornings because it requires zero cooking and it takes about 60 seconds.
We'll find out right now as I throw it all together. I use Siggi's. I love this brand because the protein per serving is a lot better than other yogurt brands, in my opinion, and it has less added sugar, so the ingredients are just better. I would use my scale, but my battery is dead right now. So I do about 200 grams of yogurt. And then I will mix in about a half scoop of protein powder, because it can get a little messy.
You're going to want to really spend time mixing it in, because the protein powder consistency with the yogurt gets a little awkward. But I promise you, once it's all mixed in together, it tastes delicious. Then on top, I will do either blueberries or raspberries, maybe even a banana. You could even do frozen berries and just throw them in straight from the bag. So you could do whatever works best for you. I'll do some blueberries to start, but literally that's it. And you have probably upwards of 25, almost 30 grams of protein in this.
We'll put the macros on screen. You're getting a good amount of carbohydrates coming from the blueberries, and the protein from the protein powder and the yogurt. Okay, so let me clean this all up and we'll move into the second one.
Now we have breakfast number two. We have egg whites, a whole egg and spinach. But I have a funny joke to tell y'all about spinach. Look, I'm going to highly recommend that y'all put veggies in your food, but you won't find me... I shouldn't say never. You won't find me eating spinach in my breakfast. So there's that.
And then avocado. I'm going to show you guys in a second because I'm going to cook it up. This literally takes five minutes or less to make. You're going to get packed protein from the egg whites. This keeps out the fats and the carbohydrates because it's just straight protein intake. I tell every woman to have fewer of the whole eggs and more of this, because it's going to get you to your protein number faster. Then we have one whole egg. You can do one or two. I just want to keep it lower.
Eggs are high in fat content. Each egg has five grams of fat. So having two is easily going to get you 10 grams right there. That's fine to start your day, but you've got to think about the rest of your day, right? And then the avocado is good for fats, and then obviously the vegetables. The thing I want you to know, ladies, is that the whole cholesterol debate around eggs is so outdated. I want you to pay attention to the food that you're eating and consuming the rest of the day, like processed foods. That's what's triggering the cholesterol to be elevated.
Okay. So don't be afraid of having eggs in your breakfast. Let's go make this and cook it on the stove now, so we can see how long it actually takes. Okay. So for this egg, egg white and avocado mixture, I'm having 150 grams of egg whites. And this is where, again, you're going to get your bang for your buck with protein without anything else like carbs and fats. This is just straight protein. And then one whole egg. Now, thinking ahead for the rest of your day, I would say having two eggs max is fine, because each egg contains five grams of fat.
So right there in your first meal, along with an avocado, you're going to have a higher fat intake, because if you have two whole eggs, you're having 10 grams of fat. Along with an avocado, that's going to put you up a little bit, maybe to 15, closer to 20. So just think about that ahead of time. That's why, in every single breakfast for the last three years now, I have always done 150 grams of egg whites and one whole egg, because that gets me closer to 25 grams of protein without over-consuming too much fat.
And then for the spinach: if y'all follow me on social media at Nikkiey Stott, you're never going to see me eating spinach. But again, I'm just going to recommend y'all get some fiber in in some way or another throughout your day. Now, this is triple washed, so I don't need anybody in the comments telling me I need to wash my vegetables. I'm just going to put that over top and let that cook in. And what's cool about all of these meals is that they are literally five ingredients or less and take little to no time.
Okay. I love to season my eggs with some garlic powder. The everything bagel seasoning is really good as well. And some salt and pepper. And ladies, if you are worried about high cholesterol from eating too many eggs, I will tell you this: I have eaten the same amount of eggs for breakfast every single morning for the last three years straight, and I'm totally fine.
But also, the research around cholesterol from eggs has changed, and so has the debate on that. What I would recommend y'all actually look at is the processed foods that you're eating outside of your breakfast meal, because those processed foods are most likely what's elevating your cholesterol, not the eggs. Okay, so while we're letting that cook, we will chop up an avocado.
I always joke with people in WarriorBabe and followers of mine that I'm not a cook. And I know there's a woman behind the camera right now who resonates with me on not being a cook either. But look, it's totally possible to not be a cook and still reach your goals. Again, five ingredients or less, okay? Okay, we are done. So we're transferring this yummy food, and I can't miss my plate here.
Here we go. Got the eggs. And then we will place the avocado on the side here. Yummy. Now some of you may be asking where the carb source is coming from. I would personally have a bagel on the side of this for my carb. So that's an option as well.
Now we have assembled option number three, which is a protein and oatmeal shake. First of all, this is one of the fastest ones. I blend the oats. I'll do a half a cup of oats with two scoops of this protein powder, specifically. You could be doing one for yours; read the recommendations on the nutrition label. And then when it comes to adding the water, I would start with maybe a cup. But I personally just eyeball it until it looks like the consistency is going to be what I want it to be.
This meal is one that I personally reach for when I'm on the go because it's so fast. You can also use almond milk. It keeps the calories cleaner and it blends really well. I will also reach for this in the morning when I'm not really hungry yet, but I know that I have to eat. And I know some of you guys are saying, I don't eat breakfast. We've got to stop saying that, as I said earlier in the video, because you can take this one out the door and drink it in your car. There's no sit-down required. And it takes literally 60 seconds to make.
So these are the ingredients. You're probably getting upwards of a little over 30 grams of protein as well. Put it in here and blend. Voila, you have a protein and oatmeal shake. Yum. And you could obviously use less water if you wanted to. Whoops. I'm going to drink this one. Tasty. I have a protein mustache. Dang. Okay. So that's meal number three.
Now we have option number four: cottage cheese and fruit. And hold your thoughts on the cottage cheese. Okay. This requires zero effort. I'm talking maybe 60 seconds. Again, you're seeing a trend here. It doesn't take a lot of time. What I do is pair this with fruit. I specifically love to do this one with raspberries over blueberries, or I'll do a banana. I'm personally going to reach for cottage cheese over Greek yogurt if I want something lighter in texture.
Or if I've already had Greek yogurt a couple of times in my week, or if I know I'm going to have it later in my day. For women who hate the texture of cottage cheese, or who are wondering if it's even good: look, don't knock it until you try it. But you could also blend it, and that will make it a totally different experience for you. Okay. This is a great way to get in protein, so don't knock it until you try it, my friends. And something else you could add to make it a little bit sweeter is honey.
Let's assemble this one. My scale is broken, as I said earlier. Half a cup is 14 grams of protein, so I'm probably going to go for a full cup, which is 110 times two grams. How much is that? It's 220 grams of cottage cheese when you're weighing it on the scale. And then some raspberries, and then you can add in some honey.
Okay. So we have option number four. Option number five is a chicken or turkey breakfast wrap. If you already have protein prepped from meal prep, which you should do, prep your protein ahead of time, then this will only take you five minutes. I almost always have chicken ready to go. Then you're going to have salsa, cheese, a tortilla and spinach. Again, super easy.
I recommend the Mission low-carb tortillas. This is a brand from Whole Foods. And again, if you have this chicken prepped ahead of time, it makes this meal so much easier to make. You put the chicken there. I would say aim for about three ounces of chicken. Load up some cheese. Mmm. Yummy. Salsa. Oh no. And fiber. Yum.
That's a lot of spinach, Nikkiey. There you go. You have a chicken breakfast wrap. Again, I'm not a cook. You could probably make it look a little prettier. And you can top it with hot sauce if you want to. This is probably going to get you at least 25 grams of protein to start your day.
Okay? So that's option number five. That's all five. But before you go and give them a try tomorrow or this week, let me show you what happens when a woman really makes this her routine, because this is so important. You can listen to this video, watch this video, and then be the one who goes and does nothing after it. And you're going to be in the same position you're in right now a few months from now if you don't implement this type of strategy into your routine. So let me tell you about someone who did. I want you to take a look at Linda, who came to me convinced that she was eating the right way.
She was calorie focused. She was doing what she'd always been told, and she still felt off. Her energy was fluctuating. She had headaches that were coming and going. Her sleep was inconsistent. She thought she was doing everything right. She was eating healthy. What she didn't know was that eating healthy and eating optimized for your body are two completely different things. And her protein was nowhere near where it needed to be. Once she shifted from just counting calories or eating healthy to understanding her macros and getting in enough protein, starting with the first meal of the day, everything changed.
Her energy levels stopped swinging. Her headaches went away. She started sleeping better. And in less than five months, she said that she felt 100% better than when she started. Not a little bit better. A hundred percent better. That's huge. And I would put my life on this: if you implement just that meal at the beginning of the day, you will notice a drastic shift in yourself as well. That's what happens when you stop guessing and give your body the amount of protein that it's been asking for.
So these five are your starting line. Inside of WarriorBabe, we map out your whole day from there: your exact macro numbers and how to adjust them as your hormones shift after 40. So if you want that all mapped out for you, and the guesswork taken out of it, take the two-minute quiz in the description below. It's going to help give you a place to begin. But knowing the five and eating them every day are two different things. So let me get ahead of what's going to stop you, because I know something is going to, because I've seen it in so many women.
There are three excuses standing between you and doing this tomorrow, and every one of them sounds completely reasonable. Number one is, I don't have time for a real breakfast in the morning. Number two is, I'm just not hungry when I wake up. And number three is, well, I already eat healthy, I don't need to track my macros. And look, you're not lying to yourself. You genuinely believe these. And that belief is exactly what's kept you crashing later in the day and never connecting it back to the morning, or it's led you to where you are now.
And as soon as you start to overcome these beliefs, or what you're telling yourself, or these excuses, you'll catch yourself applying it everywhere: when you're grocery shopping, when you're making a plate, when you're scanning a menu while eating out. So bringing awareness to these things is going to help you change things moving forward. And that's when you'll finally see what's keeping you stuck, once you shift the narrative in your mind.
I don't have enough time: the fastest breakfast on this list probably takes 60 seconds to make. That is not a time problem. That is a priority problem. And I say that with a lot of love. I'm not hungry: low appetite in the morning is almost always a signal that your hunger hormones are dysregulated from you consistently under-eating. Your metabolism has adapted to that. It's something that you are used to. Eating protein early is going to actually help fix that, and it will reset the pattern. But listen to me here. If you are somebody who doesn't eat breakfast first thing in the morning, you may feel like you're upsetting your stomach, or you may feel nauseous doing this for the first week or two, because your body has never done this before. So you have to allow time for it to adapt. And I promise you, in two to three weeks you're going to turn around and say, wow, I cannot believe that I started my day without breakfast for as long as I did.
And the last one is, I already eat healthy. Eating clean and eating optimized, like I said, are two completely different things. A typical healthy breakfast is a woman saying she eats granola and fruit and has almond milk as a drink, mostly the granola and the fruit. And there's maybe 10 grams of protein in that. That is not a meal. That is a setup for a crash that she's going to blame on her age.
And once those three excuses are gone, there's one rule that makes any of these five impossible to get wrong. Think of these five breakfasts less like a menu you pick from on a good day and more like a uniform that you put on every single morning. Because the magic was never in any one meal. It's in the one rule that they all share. You can eat a beautiful, clean, whole-food breakfast and still completely miss the mark if you did not hit the protein minimum. That is the gap that most women never see. The one rule every breakfast should follow is 25 to 35 grams of protein. And now that you have these five options to choose from, you can stop making those decisions in the morning, at least for the next couple of weeks. It just becomes like putting on your shoes.
You just do it. You have the options right here in front of you, and that's how it works. In my own routine, this is when it stopped feeling like discipline and started feeling like it's just normal now. And once breakfast runs on autopilot like this, you'll start realizing the exact same thing is possible for every other meal of your day. I'm saying start here and watch it compound. So what I recommend is this: tomorrow, pick one of these five, hit your protein number, and feel the difference in your energy by the afternoon, or even in your hunger cues.
So if you want us to build out your full day the same way we've done for over 20,000 women, take the free two-minute quiz in the description and we'll show you exactly where to start. Thanks for watching this video. I truly hope it helped you, and I'll see you in the next one. Bye.
